Upright row
set 1: 15 smooth and light reps
set 2: 10 double contraction at the bottom ( bring load up 2 inches, back down and all the way up =1 rep)
set 3: 10 double contraction at the top (bring load all the way up, back down 2 inches and back up = 1 rep)
set 4: 5 half bottom reps, 5 half top reps, 5 full reps
set 5: 10 heavy reps into 20 reps at 50% of the 10 reps weight
rest 1-2 minutes between sets
