Set 1: 30 smooth reps
Set 2: 15 reps
Set 3: 15 reps
Set 4: 15 heavy reps with a pause
Set 5: 15 heavy reps with a pause

✅strict wide pull-ups with tempo

12 reps (2 sec up/1 sec pause/2sec down)
Rest 2 minutes between set

✅Heavy mechanical loading Bent over row
Build up to a maximal weight for 10 reps
4 sets
10 heavy reps
Rest as need between

✅ Low handle row
6 sets
10 reps with a slight pause at the top
Rest 1-2 minutes between
Build up to 4 heavy sets

✅1 arm low row
3 sets
10 reps each arm with a 3sec back, 1 sec back, 3 sec release
